Turning 40 does not automatically mean becoming weaker, slower,
or less capable. However, some changes associated with aging can become easier
to notice during this decade. Maintaining muscle, balance, mobility, and
physical endurance often requires more deliberate effort than it did in your
20s and 30s.
The good news is that you don't need sophisticated
equipment or a laboratory assessment to get a basic snapshot of your physical
abilities.
A few simple movements can challenge several important
components of fitness, including grip strength, lower-body strength, balance,
upper-body endurance, and core stability.
Fitness coach Alain Gonzalez has highlighted five
straightforward tests that can be performed with minimal equipment. Most can be
completed in roughly 10 minutes, although some require a sturdy pull-up bar.
These tests aren't medical examinations, and they cannot
tell you exactly how healthy or how long-lived you will be. Instead, they're
useful benchmarks that can help identify areas where your fitness may need more
attention.
Here's how to perform each one and what the research says
about these types of physical abilities.
Why Fitness Testing
Becomes More Useful After 40
Fitness is more than how you look in the mirror or how
much weight you can lift.
Being physically capable also means being able to perform
everyday movements without excessive difficulty. Getting up from the floor,
carrying groceries, climbing stairs, maintaining your balance, and supporting
your own body weight all depend on different aspects of physical fitness.
As people age, maintaining these abilities can become
increasingly important for staying active and independent.
That's why simple functional tests can be useful. They
give you a starting point.
You might discover that your upper-body endurance is
excellent but your balance needs attention. Someone else may have strong legs
but poor grip strength or limited core endurance.
There isn't one number that defines "fit."
The more useful question is:
What can your body do today, and is that ability
improving over time?

Dead Hang: Test Your Grip and Shoulder Endurance
The dead hang is one of the simplest tests on this list.
It requires a sturdy pull-up bar and a stopwatch.
Start by gripping the bar with both hands, roughly
shoulder-width apart or slightly wider. Let your body hang beneath the bar with
your arms extended.
Keep the movement controlled and avoid swinging.
Then start the timer.
Your score is simply the amount of time you can maintain
the hang with good form.
Suggested Dead-Hang
Benchmarks
60 seconds: Solid baseline
90 seconds: Excellent
120 seconds or more: Exceptional
These numbers should be treated as general fitness
benchmarks rather than universally accepted medical standards.
The dead hang is particularly interesting because it
challenges your grip strength while also requiring your shoulders and upper
body to stabilize your hanging body weight.
Grip strength has been studied extensively as a marker
associated with health outcomes.
A major analysis from the Prospective Urban and Rural
Epidemiology, or PURE, study examined nearly 140,000 adults across 17
countries. Researchers found that lower grip strength was associated with
higher risks of all-cause mortality, cardiovascular mortality, heart attack,
and stroke. A 5-kilogram reduction in grip strength was associated with a 16%
higher hazard of all-cause mortality in the study.
That does not mean a weak grip causes premature death,
nor does your dead-hang time predict your lifespan.
Grip strength is influenced by age, body size, physical
activity, health conditions, and many other factors.
Still, it provides a useful window into muscular
function.
How to Improve Your Dead
Hang
If you currently struggle to hold yourself for 30
seconds, don't repeatedly test your maximum.
Instead, try shorter holds two or three times per week.
For example, if your maximum is 30 seconds, you could begin with several 10- to
15-second holds.
As your grip improves, gradually increase the duration.
The goal is steady progress rather than exhausting
yourself every session.
Safety tip: Only use a pull-up bar that is properly
installed and rated to support your body weight.

Sitting-Rising Test: A Challenge for Strength, Mobility, and Balance
The second test requires no equipment, but it may reveal
more than you expect.
The sitting-rising test, sometimes called the
sit-and-rise test, involves getting down to the floor and standing back up
again with as little assistance as possible.
Begin standing upright.
Cross your legs or position your feet in the standardized
manner used for the test, then lower yourself toward the floor under control.
Once seated, attempt to stand again without using your
hands, knees, elbows, furniture, or another person for assistance.
The test uses a 10-point scale.
You start with 5 points for sitting down and another 5
points for standing back up. A point is deducted for each additional support
used during either phase.
The closer you are to 10, the better your performance.
Why Is This Test Useful?
Getting from standing to the floor and back again
requires several abilities at the same time.
You need:
Lower-body strength
Hip and leg mobility
Flexibility
Balance
Coordination
Body control
Those abilities have practical value outside the gym.
Being able to get off the floor independently, for
example, is a basic physical skill that can contribute to independence later in
life.
A study of 2,002 adults between 51 and 80 years old
examined performance on the sitting-rising test. The researchers found that
lower scores were associated with higher all-cause mortality during a median
follow-up of 6.3 years. Each one-point increase in the test score was
associated with a 21% improvement in survival.
The researchers were studying an association, not proving
that a low score itself causes a shorter lifespan.
That's an important distinction.
What Your Result Can Tell
You
If you have difficulty lowering yourself to the floor or
standing back up without assistance, it may be worth working on the underlying
qualities involved.
Squats, lunges, step-ups, mobility exercises, and controlled
floor-to-stand movements can all be incorporated into an appropriate training
program.
If you have significant joint pain, dizziness, balance
problems, or another condition that makes getting onto the floor unsafe, don't
perform this test simply to obtain a score.

One-Leg Balance Test: How Stable Are You?
Balance is easy to overlook when you're younger.
You may not think about it when walking across a room,
stepping off a curb, climbing stairs, or getting out of a car.
But balance depends on constant communication between
your brain, muscles, joints, inner ear, and vision.
One simple way to challenge it is the single-leg balance
test.
Stand upright in a safe location.
Keep your arms relaxed at your sides and lift one foot
slightly from the ground.
Try to remain stable without hopping or putting the
raised foot down.
For this particular version, you can use a nearby wall or
sturdy countertop for safety if needed.
A Practical Target
Aim for approximately 30 seconds on each leg with
controlled movement.
However, there's an important research detail worth
clarifying.
The widely reported study involving 1,702 adults aged 51
to 75 tested the ability to stand on one leg for at least 10 seconds with eyes
open, not eyes closed. Participants who could not complete the 10-second stance
had an 84% higher risk of death during follow-up after statistical adjustment
for several factors.
The study followed participants for a median of about
seven years, and 123 people died during that period.
The findings are interesting, but they should not be
interpreted as a prediction of an individual's lifespan.
The study population also had limitations, so the
findings shouldn't automatically be generalized to every person or population.
Why Practice Balance?
Good balance can help you feel more stable during daily
activities and may be especially valuable as you get older.
Simple exercises such as supported single-leg stands,
controlled step-ups, strength training, and other balance exercises can be
incorporated into a broader fitness routine.
If you're practicing with your eyes closed, always have a
stable support nearby. Removing visual input makes the exercise substantially
more challenging.

Push-Up Test: Measure Upper-Body Endurance
The push-up remains one of the most accessible
strength-endurance exercises available.
You don't need a gym membership or specialized equipment.
For this test, the goal is to perform as many controlled
push-ups as possible while maintaining consistent form.
Start in a standard push-up position.
Keep your body relatively straight from your shoulders
through your hips and legs.
Lower your body under control and bring your chest close
to the floor. Then push back up until your arms are extended.
Avoid counting partial repetitions.
Once your form breaks down, the test is over.
General Fitness Benchmarks
These are useful informal targets rather than official
medical standards:
Fewer than 10: Room for improvement
20–30: Good muscular endurance
Around 40: Strong performance
50 or more: Excellent endurance
Research has also found an interesting relationship
between push-up capacity and cardiovascular outcomes.
A 2019 study published in JAMA Network Open
followed 1,104 occupationally active adult men, primarily firefighters, for up
to 10 years. Participants who could perform more than 40 push-ups had a 96%
lower incidence of cardiovascular events compared with those who completed 10
or fewer.
That sounds dramatic, but context matters.
The study was observational and involved a specific
occupational population. The researchers themselves noted that additional
research was needed to determine whether the findings apply more broadly.
In other words, being able to perform 40 push-ups doesn't
guarantee protection from heart disease.
It does, however, provide a simple measure of functional
capacity.
How to Build Your Push-Up
Number
Don't test your maximum every day.
Instead, use easier sets that allow you to maintain good
technique.
For example, if your maximum is 20 repetitions, several
sets of 8 to 10 repetitions may be more productive than repeatedly attempting
20 or more.
Gradually increase your training volume as your strength
improves.
This approach is often described as "greasing the
groove"—practicing a movement frequently without taking every set to
complete failure.
5.
Hollow Hold: A Simple Test of Core Control
The final test focuses on the core.
But core strength isn't simply about developing visible
abdominal muscles.
Your core helps stabilize your trunk and provides a solid
connection between your upper and lower body.
The hollow hold challenges your ability to maintain that
stability while your arms and legs are extended.
Start by lying on your back.
Press your lower back firmly against the floor.
Then slightly lift your shoulders and legs while
extending your arms overhead.
Hold the position while keeping your lower back in
contact with the floor.
Target: 30 Seconds
The position should remain controlled throughout the
test.
If your lower back begins to arch away from the floor,
the exercise has become too difficult in its current form.
That's when you should modify it.
Try bending your knees and keeping your arms closer to
your body. As your core becomes stronger, gradually straighten your legs and
extend your arms farther overhead.
The goal isn't simply to survive for 30 seconds.
The goal is to maintain good positioning for the entire
hold.
Quality matters more than the stopwatch.
What
These Five Tests Actually Tell You
Taken individually, none of these tests provides a
complete picture of your health.
Together, however, they cover several useful components
of physical capability.

is why it's more useful to look at your results as a fitness profile
rather than a single score.
You may be excellent in one area and weaker in another.
For example, you could perform 40 push-ups but struggle
with the sitting-rising test. That might suggest that your upper-body endurance
is ahead of your lower-body mobility and coordination.
Someone else might have excellent leg strength but poor
grip endurance.
Neither person is necessarily "unfit."
The results simply identify different areas to work on.
How
to Use These Tests as Fitness Benchmarks
The most useful way to use these tests is to establish a
baseline.
Record your results.
For example:
Dead hang: 35 seconds
Sitting-rising score: 8
Single-leg balance: 18 seconds
Push-ups: 17
Hollow hold: 20 seconds
Then spend the next several weeks training the areas
where you have room to improve.
After a reasonable training period, repeat the tests
under similar conditions.
You may find that your dead hang increases to 50 seconds,
your push-ups rise to 25, or your balance improves from 18 seconds to 30
seconds.
Those changes are meaningful because you're comparing
yourself with your own previous performance.
That is generally more useful than trying to compete with
arbitrary internet fitness numbers.
Fitness
After 40 Is About Function, Not Just Appearance
A strong body isn't only one that looks muscular.
It's one that can handle the demands of everyday life.
Can you carry your groceries?
Can you climb several flights of stairs?
Can you get up from the floor?
Can you maintain your balance when you step onto an
uneven surface?
Can you lift and carry objects safely?
Can you participate in sports or recreational activities
without feeling limited?
These abilities matter.
Resistance training can help maintain strength. Aerobic
exercise supports cardiovascular fitness. Mobility work can help you move
through a useful range of motion, while balance exercises can challenge
stability.
You don't need to train like a professional athlete.
You need a sustainable routine that helps you preserve
the physical abilities you want to keep.
What
to Keep in Mind Before Testing Yourself
These five tests are useful fitness challenges, but they
aren't diagnostic tools.
Your results can be affected by age, body weight,
training history, injuries, technique, fatigue, flexibility, and existing
health conditions.
The benchmarks should therefore be treated as general
reference points, not medical pass-or-fail standards.
There is also an important difference between a fitness
test and a medical screening test.
For example, research has found associations between grip
strength, sitting-rising ability, balance, and health outcomes. But an
association does not prove that improving a particular test score will directly
extend someone's life.
The push-up research has similar limitations. The study
found an association between push-up capacity and cardiovascular events in a
particular group of men; it did not prove that performing more push-ups
prevents cardiovascular disease.
And if you're experiencing significant pain, dizziness,
instability, or another concerning symptom, don't force yourself through these
tests.
If you have a medical condition or you're unsure whether
a particular movement is appropriate for you, talk with a qualified healthcare
professional before testing yourself.
The
Bottom Line
You don't need expensive equipment to get a useful snapshot
of your physical fitness.
Five simple tests—the dead hang, sitting-rising test,
single-leg balance test, push-up test, and hollow hold—can challenge different
aspects of strength, mobility, balance, endurance, and core control.
The research behind several of these abilities is
particularly interesting. Studies have found associations between grip strength
and mortality, sitting-rising performance and survival, balance ability and
mortality, and push-up capacity and cardiovascular events.
But don't turn those findings into scary predictions.
The real value of these tests is much simpler.
They give you a starting point.
If one area is weak, you now know where to focus your
training. If your numbers improve over time, you have measurable evidence that
your physical capacity is improving.
Being over 40 doesn't mean you have to accept becoming
less capable.
Instead of asking whether you're as fit as you were at
25, ask a better question:
Are you doing what you can to remain strong, mobile,
balanced, and independent for the next 10, 20, or 30 years?
That's a fitness goal worth chasing.
